Running a fast 100m sprint requires training three distinct phases of the race: the Drive Phase (acceleration out of the blocks), the Transition Phase (rising to an upright posture), and Maximum Velocity (holding top speed). A beginner program should dedicate specific days to acceleration, top speed, and gym-based explosive strength.
Anatomy of the 100m Sprint
The 100m is not just running fast for 10-15 seconds. It is a highly technical race broken down into distinct biological and mechanical phases. If you do not understand these phases, you cannot train for them correctly.
- 0 to 30m (The Drive Phase): This is pure acceleration. Your body is leaning forward at a 45-degree angle. You are overcoming inertia by applying massive horizontal force into the ground. Ground contact times are long.
- 30m to 60m (Transition to Max Velocity): You are gradually lifting your torso upright. You reach your absolute top speed around the 50m to 60m mark. Your mechanics switch from horizontal power to vertical bounce.
- 60m to 100m (Speed Endurance): Nobody accelerates past 60 meters. Even Usain Bolt is decelerating at the end of a 100m race. This phase is entirely about who slows down the least.
The 8-Week Training Split
To improve, you must train these different phases on different days to allow your Central Nervous System (CNS) to recover. This program is designed for 3 days of track work and 2 days of gym work.

The Biggest Beginner Mistake: "Popping Up"
When beginners start a 100m sprint, they immediately stand straight up on their first step. This destroys your acceleration.
During the first 10 to 20 meters, you want to be pushing backward against the ground to project yourself forward (horizontal force). If you stand upright instantly, your foot strikes directly beneath you, sending energy straight up into the air instead of down the track. You must learn to stay low and "drive" out of the start.
How to Progress the Program
Do not add more repetitions. This is a speed program, not an endurance marathon. If you add 10 more sprints to Monday's workout, you will run them slowly, defeating the entire purpose of speed training.
To progress, try to cover the exact same distance in less time, or move to harder variations in the gym (heavier squats, higher box jumps). After 4 weeks, take a "deload" week where you cut the volume (number of sprints) in half to let your body fully recover before testing your new 100m time.
