How to Improve Sprint Speed: Form, Drills, and Strength

Improving sprint speed requires a combination of perfect biomechanics (upright posture, front-side mechanics), massive force production (heavy squats, power cleans), and high-velocity plyometrics (bounds, depth jumps). To get faster, you must practice running at 100% maximum velocity at least once a week while fully rested.
The Speed Equation
Sprint speed is entirely dictated by two factors:
Speed = Stride Length × Stride Frequency
To get faster, you must cover more ground with each step (Stride Length) and take steps faster (Stride Frequency). Many beginners try to improve by artificially "reaching" their leg forward to increase stride length. This causes overstriding, which actually acts as a braking mechanism and slows you down.
True stride length is increased by striking the ground with more force. If you hit the ground harder, you spend less time on the ground (shorter Ground Contact Time) and bounce further forward.
Phase 1: Biomechanics and Form
You cannot run fast if your mechanics are leaking energy. Focus on these three technical cues during your maximum velocity phase (when you are upright and running at top speed):
- Front-Side Mechanics: Think "knees up, toes up." When your leg cycles forward, your knee should drive up parallel to your hip, and your foot should be dorsiflexed (toes pulled up toward the shin). This prepares the leg to strike the ground like a hammer.
- Strike Under the Center of Mass: Your foot should strike the ground directly under your hips, not out in front of you. Striking in front of your hips causes deceleration.
- Arm Drive: Your arms balance your legs. If your arms are slow, your legs will be slow. Drive your elbows violently backward, and let the forward swing happen naturally. Do not cross your arms over your chest; keep the motion strictly forward and backward.

Phase 2: Plyometrics (Elastic Energy)
Sprinting relies heavily on the Stretch-Shortening Cycle (SSC). When your foot hits the ground, your Achilles tendon stretches like a rubber band and snaps back to propel you forward. To train this elasticity, you must do plyometrics.
- Pogo Jumps: Keep your knees straight and bounce off the balls of your feet. Focus on minimizing ground contact time.
- Bounding: Exaggerated running with massive stride lengths, focusing on horizontal power and hang time.
- Depth Jumps (Advanced): Step off a 12-18 inch box. The moment your feet hit the ground, immediately explode upward into a vertical jump. This trains maximum reactive force.
Phase 3: The Weight Room (Absolute Force)
You cannot run fast if your engine is weak. Elite sprinters are incredibly strong in the weight room relative to their body weight.
Focus on heavy, compound movements in the 3 to 5 repetition range. The goal is to build neurological power without adding unnecessary bodybuilder bulk, which would slow you down.
- Heavy Back Squats / Front Squats: To build absolute force in the quadriceps and glutes.
- Romanian Deadlifts (RDLs) / Nordic Curls: Bulletproofs the hamstrings, which are the most commonly injured muscle in sprinting.
- Power Cleans / Trap Bar Jumps: Trains Rate of Force Development (RFD)—how fast you can access your absolute strength.
The "Fly" Sprint: The Best Speed Drill
To get faster, you have to run fast. The "Fly 10m" or "Fly 20m" is the gold standard for speed training:
- Set up two cones 10 or 20 meters apart (this is the "Fly Zone").
- Take 20 to 30 meters to accelerate smoothly before entering the zone.
- Once you enter the Fly Zone, run at absolute, 100% maximum velocity.
- Decelerate smoothly after the second cone.
- Rest for at least 3-4 minutes between reps. Do 3-5 reps.
